Training Plan
7 Workouts
A light joint warm-up for the head, shoulders, and chest + core breathing activation: learning to maintain a neutral spine and engage the center to safely enter the next workouts.
Lying on the back, we train core stability — alternately lifting and lowering the legs while keeping the lower back pressed down; then moving to all fours for “cat-cow” and child’s pose stretches to release the lower back and open the spine.
Activating shoulders and abs: arm and forearm rotations, elbow plank with knee lifts, bicycle crunches, and tricep dips seated. We finish with a breathing drill — “inhale between the shoulder blades” — for full release of the upper back.
Bent over, we strengthen the posterior chain: reaching arms forward, holding the torso, and performing “thumbs-up” arm lifts; then engaging the obliques with power twists and light weight/bottle work.
Lying on the stomach: alternating and double arm lifts, forward stretches, and scapula squeezes strengthen the spinal extensors; followed by elbow plank with torso rotations and straight-leg crunches for a powerful core.
Shoulder girdle and abs intensive: plank with opposite shoulder taps, dynamic “supermans,” crunches to knees, and static scissors — arms, back, and core work at full intensity from the very first minutes.
